The Meal Prep Blueprint
Simple frameworks for planning, portioning, and prepping meals that support your goals without spending your whole Sunday.
Most meal prep advice assumes you have a free Sunday, a stocked kitchen, and the energy to cook eight meals in a row. That's not realistic for most people, and it's why most meal prep attempts die by week three.
This isn't a meal prep plan. It's a framework — a way of thinking about planning, portioning, and prepping that you can run every week for ten minutes, not a marathon cooking session you'll dread.
Start with the matrix, not the recipe
The biggest time cost in meal prep isn't cooking — it's deciding what to cook. Solve that once with a matrix: pick 3 proteins, 3 carbs, and 3 vegetables you actually like and can buy on special most weeks. That's 27 combinations from nine ingredients.
You're not committing to 27 recipes. You're building a menu you can mix and match on autopilot, so Tuesday's decision is 'chicken, rice, broccoli' instead of scrolling recipe blogs at 6pm.
- ✓Proteins: chicken thighs, canned tuna, eggs (rotate in mince or lentils)
- ✓Carbs: rice, potatoes, wraps (rotate in pasta or oats)
- ✓Vegetables: frozen stir-fry mix, carrots, whatever's on special
Batch the boring parts, not the whole meal
You don't need to cook five identical containers of the same meal. That's what makes people quit — nobody wants chicken and rice five days running. Instead, batch the components: cook a big tray of protein, a big pot of a carb, and roast or steam a large tray of vegetables.
Assembly happens meal by meal, which means you can add different sauces, spices, or sides through the week and it never feels repetitive, even though the prep work only happened once.
Portion by container, not by scale
You don't need a food scale for this to work. Use your container as the portion guide: a quarter for protein, a quarter for carbs, and half for vegetables. It's not precise, but it's consistent, and consistent beats precise for a sustainable habit.
The 20-minute Sunday version
- ✓Preheat the oven. While it heats, chop vegetables for roasting.
- ✓Get protein in the oven or a pan — season simply, salt and whatever spice you have.
- ✓Start a big pot of rice or a tray of potatoes while the protein cooks.
- ✓Portion into containers once everything's done. Fridge for 2 days, freezer for the rest.
What to do when the week goes sideways
Some weeks you won't prep. That's fine — the matrix still helps, because you can shop for 2-3 days at a time instead of planning nothing and defaulting to takeaway. A rough plan beats no plan, even when it's not the plan you meant to have.
One practical habit tip, every Sunday.
No fluff. No generic advice. Just what actually works.
